What's the Best Workout Split for Muscle Growth?

Your muscles grow in a window, and most training splits are designed in a way that wastes most of it.

Here is the full chain so you understand why. When you lift, you create mechanical tension in muscle fibers, and that tension triggers a cascade of cellular signals that tell your body to build new muscle protein. That building process is called muscle protein synthesis, which is essentially your body laying down new structural material inside the muscle tissue. That window opens after training, stays elevated for somewhere between 24 and 72 hours depending on your training experience, and then closes back down to baseline.

After it closes, growth signaling stops, and the muscle just sits there waiting to be trained again.

That 24 to 72 hour number comes from research tracking how long protein synthesis stays elevated after a resistance training session. In less trained individuals the window tends to run longer, closer to 72 hours, because the muscle damage is greater and the repair process takes more time. In more trained individuals it compresses, sometimes down to around 24 to 36 hours, because the body gets more efficient at processing the training stimulus and moves through the repair phase faster.

So the more experienced you get, the shorter your growth window actually is per session, which means frequency becomes more important over time, not less.

Now think about what a traditional bro split does with that window. You train chest on Monday. Synthesis elevates for maybe 36 to 48 hours, running through Tuesday and into Wednesday. Then it shuts off. And chest does not get trained again until next Monday. That leaves Thursday, Friday, Saturday, and Sunday where the muscle received no new growth signal at all. Four to five days of dead time inside a seven day week.

The muscle is not growing during those days. It is not maintaining an elevated signal. The window opened, ran its course, and closed.

A meta-analysis by Schoenfeld, Ogborn, and Krieger in 2016 pulled together the existing research on training frequency and found that training a muscle two or more times per week produced significantly greater hypertrophy than training it once per week, and the important piece is that this held true even when total weekly volume was matched between groups. The people training each muscle twice were not doing more total work. They were just distributing it differently, and they grew more because of it.

What that finding tells you is that frequency is an independent variable. It is not just a proxy for volume. Spreading the same number of sets across two sessions instead of one produces a different physiological outcome because you are opening the growth window twice in the same week instead of once.

Think of it like watering a plant. You can dump all seven days worth of water on it in one shot on Monday, or you can water it on Monday and Thursday. Same total water, but one approach keeps the soil in better condition for longer. The growth window works the same way.

This is the structural reason why a full body three times per week split tends to outperform a once per week frequency for most people. If you train Monday, Wednesday, and Friday, each muscle gets three exposures in the week and you still have 48 hours between each session for recovery. You open the growth window on Monday, it closes by Wednesday, and you open it again immediately. There is almost no dead time.

Compare that to a push pull legs split where each muscle gets hit once in a six day cycle. Depending on how you structure it and how long your synthesis window actually is, there can be days where nothing is happening in a given muscle group even though you are training every day.

Training every day sounds like more, but it can produce less if the frequency is not distributed across muscle groups efficiently.

There is also a practical layer here that rarely gets discussed. If you are running a bro split and you miss Monday, your chest does not get trained that week. It gets pushed to the following Monday at the earliest, which means that muscle group just went two weeks between sessions. The growth window opened once, ran out, and then nothing for two weeks. That is not just dead time, that is a meaningful disruption to the accumulation process that drives muscle growth over months.

On a full body three times per week structure, missing one session means each muscle still got trained twice that week. The minimum effective dose still got delivered. Life happens, travel happens, work and kids and exhaustion happen, and a full body split absorbs those disruptions without derailing the weekly stimulus the way a bro split does.

The practical starting point is straightforward. Three full body sessions per week, 48 hours between them, with enough sets per muscle group per session that you accumulate meaningful volume across the week. Two to three sets per muscle group per session gets you to six to nine total sets per week for each muscle, which is enough to drive growth for most people and leaves room to add volume as you progress.

If you are already training six days a week on a bro split and feeling like the effort is not matching the results, this is almost certainly why. The effort is real. The volume may be real. But the frequency distribution is leaving growth on the table.

Most people think building muscle is about doing more. More days, more exercises, more sets. The actual lever is timing. Getting back to a muscle before the window fully closes and the signal fades, and doing that consistently enough across weeks and months that the adaptations compound.

The muscle does not care how hard you worked on any single day. It responds to how consistently you gave it a reason to grow.
