What's the Best Workout Split for Muscle Growth?

Your muscles are only in a growth state for a limited window after each training session, and most people are unknowingly leaving the majority of that window empty every single week.

Here is the full chain before we zoom into any single part of it. You train a muscle. That mechanical stress triggers a process called muscle protein synthesis, which is your body assembling new muscle proteins to repair and add to the damaged tissue. That process runs for somewhere between 24 and 72 hours depending on your training experience and then returns to baseline. The muscle is not growing before you train it, and it is not growing after that window closes. It is only growing in between. So how many times per week you open that window determines how much total growth signaling your muscles actually receive across a month, a year, a training career.

That is the whole system. Now let us look at the part most people get wrong.

A traditional bro split trains each muscle group once per week. Chest on Monday, back on Tuesday, and so on. The logic behind it feels reasonable because you are training with high volume on that one day and then giving the muscle a full week to recover before hitting it again. The recovery part is not wrong. Muscles do need time to repair. But the assumption buried inside that logic, that the muscle is still growing during all seven of those days, is not accurate.

Research from 1997 measured mixed muscle protein synthesis in trained individuals after a resistance training session and found it was elevated for roughly 24 to 48 hours before returning to baseline. Later work confirmed this window, with the upper end reaching around 72 hours in some cases, particularly in newer trainees whose muscles sustain more damage and therefore require a longer repair response. After that window closes, the muscle is recovered and sitting at baseline, not growing, just waiting for the next signal.

So on a once per week bro split, if your muscle protein synthesis window runs for even the full 72 hours, you are getting three days of growth out of every seven. That is three days of actual stimulus and four days of nothing. Not recovery. Just silence.

A meta-analysis by Schoenfeld, Ogborn, and Krieger looked across the available research on training frequency and found that training each muscle two or more times per week produced significantly greater muscle growth compared to training it once per week, and the volume in these studies was equated. The groups doing twice per week were not doing more total sets. They were just spreading the same sets across two sessions instead of one, and the muscle growth was still measurably higher. Frequency itself was the variable driving the difference.

The reason becomes obvious once you understand the window. If you train chest twice per week, you get two separate muscle protein synthesis events, each running 24 to 72 hours. You have potentially doubled the amount of time your body is actively building new muscle tissue in that area per week. Same total work, more total growth signaling.

Think of it like watering a plant. If you have a certain amount of water to give each week, it does not matter how much you pour on one day if the soil dries out completely before the next watering. Splitting the same water across more days keeps the soil consistently moist and the plant growing more steadily. The total water did not change. The distribution did.

Full body training three times per week, with roughly 48 hours between sessions, maps almost perfectly onto this biology. Each muscle gets trained on Monday, Wednesday, and Friday. Monday's session opens a synthesis window that runs through Tuesday and into Wednesday, and then Wednesday's session reopens it before it would have gone silent for long. You are chaining growth windows together rather than isolating them with days of inactivity in between.

The 48 hour gap between sessions also means the muscle has cleared the acute soreness and inflammation from the previous session before you train it again, so you are not training into unrecovered tissue. You are training a recovered muscle that has fully expressed its growth response and is now ready to be stimulated again.

There is also a practical resilience built into full body programming that does not get discussed enough. On a bro split, each muscle has exactly one assigned day per week. Miss that day, and that muscle goes untrained for the entire week. On a full body split, missing one session means each muscle was still trained twice that week instead of three times. You dropped from three windows to two, not from one to zero. The structure absorbs life without collapsing.

For most people with standard schedules, full body three times per week is the direct application of everything the frequency research points toward. If three days does not fit your week, two full body sessions still give each muscle twice weekly frequency, which the meta-analysis found to be the meaningful threshold. The split is just the vehicle. The goal is getting each muscle into that synthesis window more than once before the week resets.

The most persistent myth in this space is that you need to absolutely exhaust a muscle in one session to grow it effectively, and that spreading volume across more sessions dilutes that effect. The evidence runs the other direction. You do not grow by destroying a muscle once and waiting. You grow by signaling it consistently, recovering between those signals, and signaling it again before the biology goes quiet.

Frequency is not about working harder. It is about staying inside the window more of the time.
